How to Progressive Overload

"Just add more weight" seems obvious in hindsight but daunting at the moment. At the end of the day, it's most of all logic.

Progressive overload is not rocket science. Work your muscles harder next time and they adapt: more strength, endurance, size.

But "simply add more work" is not as literal as it sounds.

The hard part is knowing EXACTLY what to do and when. The obvious move is to add every week. But that can be a lot for most people. The best way forward is to decide first: should you increase reps, weight, or both?

That's a main reason APEX exists. It tells you what, when, and how, so you don't stall or overwork. It's a progressive overload engine, built on formulas from the best evidence.

A simple heuristic: add, hold, or back off

The formula behind APEX's progressive overload engine is based on a simple heuristic: add weight if you met the targets with ease, hold if you struggled, and back off if you didn't get close.

  1. Back off... when an exercise is harder than you thought, and you barely met your targets or didn't meet them at all. This is especially true for beginners. The risk of injury is higher, and being unable to meet targets is usually downstream of having too much weight or trying to do too many reps. Bad form and technique make it riskier.
  2. Hold... whenever you struggled more than you thought but still met your targets in most sets. An extra session at the same weights and reps won't hurt you. If you hit all targets next time, easy progression. For now, stay safe.
  3. Progress... met all your targets? Could have done more, or felt like you're right where you should be? Then don't stall. Next time you go heavier or add reps, depending on how easy it felt. The engine decides for you.

If you get most of your reps done, in most sets, at the target weight, that's a reason to push up. Whether they feel easy or hard is the difference between going up a little in weight or just adding a few reps.

How do you know you're ready to add weight?

For most people it's easy: do you feel confident that you can REALLY step up the weight next session and hit your target reps with good form and technique without hurting yourself?

If yes, add the weight. If not, hold or back off as explained above.

As long as your sets feel hard, like you're trying to lift it with most of what you have, and you still met your target reps without using momentum or putting your body in risky positions, then that's the first signal.

There's really not that much science behind it.

Just beware of hitting failure before you hit your targets. Miss your reps because the set ran out on you, and that's your signal to back off.

You don't need failure to grow, either. Sets stopped a rep or two short build about as much muscle as sets taken to failure, and failure adds 24 to 48 hours to your recovery. Stop with one or two reps left and you keep the growth without paying for it in recovery.

How much weight should you add?

It depends. Equipment and type of exercise may change. For most people, the smallest possible weight is the way to go. However, things like your experience and how easy your previous performance felt can change everything.

Here's a simple framework you can use (beware, this is just for reference, real weight changes will depend on how you perform, APEX does it algorithmically which can take a whole article to explain):

Metric and imperial values are real gym increments, not conversions of each other.

2 to 10% more load once you can beat your target by a rep or two is the standing recommendation, and that's a big enough bump to keep you growing.

Athletes tracked across full seasons got hurt less when their weekly increase stayed under 10%. That's where the ceiling comes from, and it's why APEX caps your combined weekly increase across the whole routine at 10%. This does not mean you'll increase 10% every week. How often should you actually deload?

You don't always need to. It is less about following a schedule and more about your current situation.

In other words, if you're stalling or hurting, something's off: yes, feel free to deload. Otherwise, dismiss it.

When you're stalling, taking a week or two to reduce your weight and volume helps you recover so you can come back stronger.

While age and experience can guide your timeline, you only need to deload if you actually feel fatigued.

If your training is going well, you do not need to follow this table:

How to deload

A normal deload just means dropping your total sets and reps by 25 to 45% for one or two sessions. Only reduce your workload further if you are completely exhausted. For most people, a week or two is enough to help them get back on track.

Bottom line

The table above is just a guide. Whether you need a deload comes down to one simple question: "Do you feel like you need to back off a bit before pushing forward?" If the answer is yes, take the deload. If your workouts are going well and you are still adding weight or reps every few weeks, then skip.

When to back off, and by how much

You only need to "back off" (reduce weight or reps) if you hit failure in most sets before reaching your target.

While advanced lifters sometimes train to failure on purpose, beginners need to be careful. If you're new and missing reps, it's risky to push through. Drop the weight and don't overthink it.

That said, when you back off depends on the exercise as well:

  1. Compound lifts (like squats)

    If you fail on these, which are usually done fresh at the start of your workout, definitely lower the weight for your next session.

  2. Isolation moves (like bicep curls)

    Don't drop the weight immediately after one bad session. You might just be fatigued from your earlier exercises.

How much should you drop? While it depends on your experience and consistency, reducing the working weight by about 10% is the sweet spot for most people.

SIMPLE HEURISTIC: Ask yourself one question. "Am I hitting my target reps at this weight?" If most sets fall short, drop the weight. If you are hitting targets, keep going.

Double progression: add reps first, then weight

This is one of the most reliable ways to keep making progress, especially once you are no longer a beginner and cannot simply add weight every single workout (you will max out too quick).

Instead of just adding weight or just adding reps, you do both by using a target rep range.

Here is a standard guideline for your ranges:

  1. Compound lifts

    Use a lower rep range, like 4 to 10 reps.

  2. Isolation moves

    Use a higher rep range, like 8 to 16 reps.

How it works

Stick with the same weight and try to add reps each workout. Once you can comfortably hit the top of your rep range for all of your sets, it is time to increase the weight on the bar or machine.

When you add that new weight, you can lower reps. The more weight you add, the lower your reps go.

From there, you simply start the process over and work on adding reps again.

Of course, caveats exist. Sometimes it'll be pretty much guessing how many reps or how much weight to do.

When to hold the weight

If you are struggling through half of your sets, hitting your target on some but falling short on others, do not go up or down. Keep the same weight and reps until you can reach the target reps at the same weight, with good form and without help.

While your specific goals matter, adding weight when you are already missing reps is a bad idea. Whether you are training for strength or hypertrophy, you need to master the current load first. Stick with the same weight and repeat the process until you can comfortably beat your previous performance.

How to progress without adding weight

You don't need a heavier bar to make a set harder. Five levers are left, ordered here strongest first.

  1. Add a rep

    This is your primary tool, not a backup plan. Adding reps at the same weight built as much muscle over 8 weeks as adding load in trained lifters, and the same held over 10 weeks in people who'd never trained. One extra rep on one set still counts as progress.

  2. Increase your range of motion

    Clearest evidence of the five sits here. Deep squats grew the front of the thigh 4 to 7% over 12 weeks and beat shallow squats on matched reps. Don't chase depth by wrecking your form. The lever runs out where your control does.

  3. Focus on the working muscle

    Where you point your attention does more than it should. Lifters told to concentrate on the muscle grew their biceps 12.4% in 8 weeks, against 6.9% for the ones focused on moving the weight. Untrained lifters, one study, so hold it loosely. It's free, and it's the easiest of the five to forget mid-set.

  4. Rest longer

    People cut rest to chase the burn. Three-minute rests built more strength and more thigh muscle over 8 weeks than one-minute rests. Short rests raise the burn and lower the work. If the clock is tight, take the short rests on your isolation work at the end, where the cost is lower.

  5. Slow down your tempo

    Weakest of the five, and still worth having. Slowing the lowering phase might help a little, but the tempo research doesn't agree with itself. Head to head, a 4-second lowering beat a 2-second one in one of three thigh muscles and made no difference to strength. Nobody has shown it's a waste of time either. Save it for the week when the weight and the reps are both stuck.

How to handle your next session

Here's exactly how to decide your next move, based on how your last workout went:

  1. When you max out a barbell lift

    Imagine you're bench pressing 60 kg (135 lb) and comfortably hit 9 reps across all your sets in a 6 to 9 range. The next time you hit the gym, bump the weight up slightly to 62.5 kg (140 lb). That's one small plate per side, small enough to keep every rep.

  2. When you max out a cable machine

    Now picture doing cable lateral raises at 5 kg (11 lb) for 3 sets of 15. Move the pin one notch to 6.5 kg (14 lb) and that's a 30% jump in one step. Because it's such a big leap on a smaller isolation exercise, drop your target down to 12 reps.

  3. When you're stuck in the middle

    Let's say you hit 11 reps on the leg press with a target range of 8 to 15. It felt hard, but you didn't grind to a halt. Keep the weight the same next session and go for 12 reps. People mistake this for a lack of progress, but adding that single rep is exactly how you grow.

  4. When you miss reps and grind

    If your squat sets all turn into a grind and you still finish well short of your target reps, it's time to back off. Drop the weight for your next session so you can recover and reset. For most people that means taking about 10% off the working weight.

  5. When you grind but hit your targets

    What if those same squats felt brutal, but you still hit your target reps? Hold the weight right where it is. What you lifted overrules how it felt.

  6. When you master a bodyweight move

    If you crush 3 sets of 12 pull-ups in an 8 to 12 range, there's nothing left to add to the bar. Keep your target at 12 reps and switch to a harder variation, like weighted pull-ups. Your reps will fall on the new movement, and climbing them back to 12 is the progression.

The seven ways to overload

There are seven different ways to make a set harder: load, reps, sets, range of motion, technique, rest density, and tempo. Most people only ever focus on adding weight because they have no idea.

Here is what the research actually says about each method:

  1. Add weight (Load)

    This is the standard. Putting more weight on the bar provides the mechanical overload needed to spark muscle growth. But this one has a limit by itself. You can't increase weight forever.

  2. Add reps

    The second most common. Doing more reps with the same weight builds just as much muscle over an 8-week period as lifting heavier loads. The problem is that you're limited by rep ranges. Doing 20 reps of squats is really not that efficient or ideal.

  3. Add sets

    Adding more hard sets per week leads to more growth. Each extra weekly set translates to about a 0.37% increase in muscle size. Although this may be limited by your weekly availability, adding more volume means more time at the gym.

  4. Increase range of motion

    Deeper, fuller reps make a big difference. For example, deep squats can grow your front thigh muscles 4% to 7%, beating shallow squats at matched reps. An excellent way to improve the stimulus without adding anything. Although there's also a limit to how much range of motion you can do.

  5. Improve technique

    Where you put your focus matters. Actively concentrating on the working muscle can grow your biceps 12.4%, compared to just 6.9% if you only focus on moving the weight. Sometimes an excellent boost, especially when you're a bit unfocused and want to really nail the work. You can turn it around with a single mental cue.

  6. Adjust your rest

    Taking shorter rests actually works against you. Taking a 3-minute rest between sets consistently beats a 1-minute rest for building both strength and size. Also limited by time. This mostly works for compound exercises though. Your body tends to recover a lot faster when you hit one or two muscles in isolation.

  7. Slow your tempo

    Lowering the weight slowly and lifting it fast has a very small effect on growth at best, so keep your expectations low if this is the only tool you use. But it can still work, especially when you're trying to simply increase intensity without changing anything else.

Remember that these numbers are just a general guide, not a strict ranking. They come from different studies with different types of lifters and timeframes. The best part is that you can combine them.

The idea is that you don't have to always add weight. You can easily increase your range of motion, add an extra rep, and slow your tempo to try to increase the stimulus without having to add more plates to the bar. And it will still count as a progression.


Progressive overload while cutting

In a calorie deficit, try your best not to lighten the load.

If something has to give because your strength or endurance fell during the cut, drop your reps before you drop the weight.

Heavy weight is what tells your body to keep the muscle while you're eating less.

You can hold your gains on a fraction of your usual volume, as long as the load stays the same. Young adults did it on as little as a ninth of their normal training. Lifters over 60 needed more than that. So APEX cuts your reps during a fat-loss phase before it touches your weight.

Two key rules to remember:

  1. Nutrition dictates the deficit

    Your diet decides whether you're cutting, not the goal on your workout. When your active nutrition plan has you in a deficit, APEX protects your weights and takes the reps down instead. Eat at maintenance and you're not cutting, so your progression runs as normal. Stick to your diet, because that plan is the switch.

  2. The escape valve

    If your reps fall to the bottom of your target range and you're still struggling, you've got one way out: drop the weight and climb your reps back to the top of the range. You lose a little load, and you keep the work.

The mistakes that stall people

Most of the time when you are not doing progressive overload correctly, it comes down to misreading your performance.

In fact, these are the most common reasons people stay stuck at the same weight for months or years:

  1. Adding weight even without hitting targets

    That's a huge mistake. Adding weights too consistently may seem okay, but what usually happens (especially for beginners) is that you waste reps on bad form or momentum, build up fatigue you didn't need, and sometimes even worse: straight up injuries. You should ONLY increase weights (or do any type of progression for that matter) if you've really hit your targets consistently.

  2. Dropping the weight because it felt brutal

    Hard sets are normal. Even failing once or twice within an exercise is totally acceptable as long as it's not most of your sets. If you successfully hit your target reps in most sets at the expected weight, keep the load where it is. You don't have to increase, but a deload is unnecessary.

  3. Copying another lifter's plan

    Deloads, frequency, reps, weights or progression are based on YOUR own experience and performance, not someone else's calendar. If you're trying to copy someone else, do not copy their plan exactly. Just learn the fundamentals first, and how they're using them. But trying to copy what someone else does is just a recipe for disaster (too many issues to even name).

  4. Repeating a weight jump that already failed

    It happens a lot. You hit the previous weight and your target reps, you think you can move up, and then the new weight buries you. You simply couldn't reach your targets. In that case, do not just blindly try it again. That means you progressed too quickly (happens often). The best way forward is to come back to the previous weight (or go to a mid point between the new and the old weights), and increase reps if doable.

  5. Cutting your rest times to feel productive

    On heavy compound lifts, shorter rests just make you tired while giving your muscles a smaller stimulus for growth. Take the full three minutes if necessary so you can actually perform. Sometimes up to five minutes is still an acceptable amount on compounds. If your time is limited, then aim to reduce a set instead of cutting your rest.

Common questions

How long does progressive overload take to show results?

Strength moves within weeks, size takes longer. Early strength gain comes mostly from your nervous system getting better at the lift, with muscle growth becoming the main driver after roughly 3 to 5 weeks. Bench up 10 kg (22 lb) in a month and you look identical? That's the expected order.

Do I need to train to failure to progressively overload?

No. Stop where the last few reps are a fight and you're still in control of them. Sets stopped a rep or two short build about as much muscle as sets taken to failure, and failure adds 24 to 48 hours to your recovery. Save it for isolation work, where the cost is lowest.

Do I have to add weight to every exercise in the same week?

No, and doing it is one of the fastest ways to stall. Five exercises going up in the same week usually stacks past 10% across your routine. APEX caps the combined weekly increase at 10% and scales the rest back.

My gym's smallest plate is 2.5 kg (5 lb). What do I do?

Add reps until you can afford the jump, then take it. On a 40 kg (88 lb) bench, 2.5 kg (5 lb) is about 6% more load, small enough that your reps should hold. On a 20 kg (44 lb) overhead press the same plate is 12.5%, so expect to lose a rep and climb back. Microplates of 0.5 or 1.25 kg (1 or 2.5 lb) fix it permanently for less than a month of most gym memberships.

Is progressive overload the same as periodization?

No. Progressive overload is the rule for making one exercise harder over time. Periodization is the plan for how hard your whole block runs week to week, including when it backs off. Most people run their first year with no periodization at all.

I took two weeks off. Where do I restart?

Start about 10% under where you left off and treat the first session as data. APEX reads that session and corrects from there rather than guessing beforehand, because the analysis runs after you train. Two weeks off costs less than most people fear and more than most people admit.

Does APEX use my sleep or stress to decide?

No. It reads what you logged: the weight, the reps, and how each set was rated. Sleep and stress aren't wired in. Sleep 4 hours and have a bad session, and APEX responds to the bad session, which lands in roughly the same place with fewer inputs to fake.
